Machine-Only Push Day Workout

Machine-Only Push Day Workout 1
Hi, I’m George Yang — founder of YR Fitness and a hands-on fitness equipment designer with over 30 years of industry experience.

Want to train your chest, shoulders, and triceps using only machines? This push-day workout keeps things simple and easy to follow.

You only need six machine exercises, starting with presses and finishing with isolation work. Follow them in order and keep every rep controlled.

As an Exercise Physiology & Biomechanics Expert at YR Fitness, I work closely with movement mechanics, joint position, and resistance training. I often see better results when lifters use a setup they can control instead of simply chasing heavier weight.

Below, I’ll show you the exercises, sets, reps, rest times, and key form points. Use it as a simple machine-only push workout you can follow in the gym.

Start with a light warm-up set before your first heavy exercise. Pick a weight that makes the final few reps difficult while your form stays clean.

Why start with presses? The American College of Sports Medicine resistance-training guidance recommends placing larger, multi-joint exercises before smaller isolation movements when exercise quality is the priority.

1. Machine Chest Press

4 sets × 8–12 reps

Rest: 90 seconds

Start here while your chest, shoulders, and triceps are fresh.

Adjust the seat so the handles sit around mid-chest level. Keep your head and back against the pad, plant your feet, and press the handles forward smoothly.

Then lower them under control until you feel a comfortable stretch across your chest.

Quick check: Are you throwing the weight forward? If so, lighten it and slow the rep down.

I treat the chest press as the main strength exercise in this session. Once you can complete 12 clean reps consistently, you can start thinking about adding a little more resistance.

2. Incline Chest Press Machine

3 sets × 8–12 reps

Rest: 90 seconds

Now move the emphasis toward your upper chest.

Set the seat so the handles begin around upper-chest level. Keep your shoulders against the pad and press upward and forward without shrugging.

Control the return instead of letting the machine pull your arms backward.

Too heavy? If your shoulders start lifting or your range becomes much shorter, reduce the load.

I would rather see you use slightly less weight here and complete every rep cleanly. More weight does not help if you lose control of movement.

3. Shoulder Press Machine

3 sets × 8–12 reps

Rest: 90 seconds

Next comes your main shoulder press.

Adjust the seat so the handles start around shoulder height. Keep your torso supported and press upward until your arms are nearly straight.

Do not aggressively lock your elbows at the top. Lower the handles slowly and repeat.

Machines can make this type of workout easier to manage because they provide a more controlled movement path and require less stabilization than many free-weight exercises, according to the NSCA’s overview of resistance-training equipment.

If you enjoy machine-based push workouts, we recommend choosing equipment with easy seat adjustment and a movement path that feels comfortable for your shoulders. You can explore our commercial strength machines to see how different press and isolation stations are designed.

4. Pec Deck Machine

3 sets × 10–15 reps

Rest: 60 seconds

Your heavy pressing is done. Now isolate the chest.

Sit tall with your back against the pad. Keep a slight bend in your elbows and bring the handles or pads together in front of your chest.

Pause briefly, squeeze your chest, then return slowly.

Do not let the weight stack slam down between reps.

I often see lifters rush the pec deck because the weight feels lighter than a chest press. Slow it down—the point here is controlled chest tension, not moving the stack as quickly as possible.

5. Lateral Raise Machine

3 sets × 12–15 reps

Rest: 60 seconds

Now add some direct work for the side of your shoulders.

Position your arms correctly against the pads and raise them until they are roughly level with your shoulders. Keep your neck relaxed and avoid shrugging.

Should you go heavy? Not if you need to swing your torso to finish the rep.

Use enough resistance to challenge your shoulders while still controlling both the upward and downward parts of the movement.

6. Triceps Extension or Pressdown Machine

3 sets × 10–15 reps

Rest: 60 seconds

Finish with your triceps.

Keep your upper arms steady and extend your elbows until your arms are almost straight. Pause briefly, then let the weight return slowly.

Avoid rolling your shoulders forward just to move more weight.

Your triceps have already worked during the chest and shoulder presses. Three controlled sets are usually enough to finish the session.

Quick Form and Progression Guide

Not sure when to add weight? Use this simple checklist.

Situation
What to Do
You cannot reach the minimum reps cleanly
Reduce the weight
You reach the target reps with good control
Keep the same load
You easily reach the top of the rep range
Add a small amount of weight
Your range of motion becomes shorter
Reduce the load
You need to swing or bounce the weight
Lighten it and slow down
Last few reps are hard but controlled
You are in a useful working range

The ACSM recommends increasing resistance progressively as your current workload becomes easier. Its resistance-training guidance specifically describes increasing load when you can perform more repetitions than the target requires.

How Heavy Should You Train?

Choose a weight that keeps you inside the target rep range with good form.

A practical target is to finish most sets, feeling like you could still perform around 1–3 clean repetitions. You do not need every set to end in complete failure.

And remember, progression does not always mean adding plates or moving the selector pin lower. An extra clean rep or better control is still progress.

How often should you strength train overall? The CDC’s physical activity guidelines for adults recommend muscle-strengthening activity on at least two days each week, covering all the major muscle groups.

Final Thoughts

A machine-only push day can stay simple: press for the chest, press for the shoulders, isolate the chest and side delts, then finish with triceps. Six exercises are enough for a complete session without jumping between complicated movements.

At YR Fitness, we focus on strength machines designed around stable movement, practical adjustment, and reliable resistance for regular training.
