Hamstring and Glute Machine Workout

Hamstring And Glute Machine Workout 1
Hi, I’m George Yang — founder of YR Fitness and a hands-on fitness equipment designer with over 30 years of industry experience.

Want stronger hamstrings and glutes without making leg day complicated? A few good machines are enough.

The simple answer is: use leg curls, hip thrusts, leg presses, kickbacks, and hip extensions. At YR Fitness, we work with commercial strength machines built for smooth, controlled training.

As an Exercise Physiology & Biomechanics Expert, I study how hip position, knee movement, and resistance affect each exercise. I often see better results when people use a weight they can control instead of simply lifting heavier.

Below, I’ll show you six machine exercises with sets, reps, rest times, and key form tips. Follow them in order and keep each rep clean.

The latest ACSM resistance-training guidance emphasizes keeping resistance training practical and matching the program to your goal. Consistency matters more than making your workout unnecessarily complicated.

1. Seated Leg Curl

Start with the seated leg curl to directly train your hamstrings.

Adjust the backrest so your knees line up with the machine pivot. Place the lower pad just above your ankles and secure the thigh pad comfortably.

Curl your heels downward and back while keeping your hips against the seat. Pause briefly, then return slowly.

Sets and reps: 3 sets of 10–12 reps

Rest: 60–90 seconds

Quick Tip: Do not let the weight stack slam down. I prefer a slow return because it keeps movement controlled and makes it harder to simply use momentum.

2. Hip Thrust Machine

The hip thrust machine is one of the main glute exercises in this workout.

Position the pad comfortably across your hips. Keep your feet flat and about shoulder-width apart.

Lower your hips under control. Then drive through your heels and push your hips upward.

Squeeze your glutes at the top, but do not aggressively arch your lower back.

Sets and reps: 4 sets of 8–12 reps

Rest: 90 seconds

Should you lift as heavy as possible?

Not necessarily.

Use enough resistance to challenge your glutes while still reaching full hip extension with good control. If you have to shorten the movement or throw your body into each rep, the weight is probably too heavy.

For more ideas on glute-focused movements, the American Council on Exercise glute exercise library includes exercises and setup guidance for different experience levels and equipment types.

3. Leg Press

The leg press trains your quads, hamstrings, and glutes together.

Place your feet about shoulder-width apart. A slightly higher foot position can be used when you want to emphasize the hip-dominant portion of the movement.

Lower the platform to a comfortable depth while keeping your lower back against the pad.

Push through your feet until your legs are almost straight. Do not forcefully lock your knees.

Sets and reps: 3 sets of 10–12 reps

Rest: 90 seconds

I often see people shorten the movement as soon as the weight gets too heavy. If that happens, reduce the load and get back to a range you can control.

The NASM leg press guide also recommends maintaining back support, controlling the descent, and avoiding knee lockout during the press.

Good machine design can make controlled training easier. If you want to compare how commercial leg presses, leg curl machines, and other lower-body equipment are built, explore the strength equipment from YR Fitness and look closely at the movement path, adjustment points, pads, and resistance system.

4. Lying Leg Curl

Now go back to direct hamstring work with the lying leg curl.

Lie face down and position the roller pad just above your heels. Keep your knees close to the machine pivot point.

Curl your heels toward your glutes without lifting your hips off the pad. Pause briefly at the top, then lower the resistance slowly.

Sets and reps: 3 sets of 10–15 reps

Rest: 60 seconds

Want to feel your hamstrings more?

Slow down the lowering phase.

Do not let the weight pull your legs back down. The ACE lying hamstring curl guide similarly recommends bringing the heel toward the glutes without allowing the hips or lower back to take over the movement.

5. Glute Kickback Machine

The glute kickback machine lets you train one side at a time.

Set yourself firmly against the support pads. Place one foot against the working pad and keep your torso stable.

Push your leg backward by extending your hip. Think about using your glute instead of swinging your whole body.

Pause when your glute is fully contracted, then return slowly.

Sets and reps: 3 sets of 12–15 reps per leg

Rest: 45–60 seconds

I like using moderate resistance here. Going too heavy often turns a simple glute exercise into a swinging movement.

6. Hip Extension Machine

Finish with controlled hip extensions.

Adjust the machine so your hips can move naturally without forcing your lower back into an uncomfortable position. Keep your upper body stable.

Push backward through the hips and squeeze your glutes and hamstrings near the end of the movement. Return slowly and keep control of the resistance.

Sets and reps: 3 sets of 12–15 reps

Rest: 60 seconds

What Should You Focus on During Each Exercise?

The exercises are different, but the same basic rule applies: control matters more than simply moving more weight.

Exercise
Main Focus
Common Mistake
Seated Leg Curl
Controlled knee flexion
Letting the weight drop
Hip Thrust Machine
Strong hip extension
Overarching the lower back
Leg Press
Controlled depth and drive
Using too much weight
Lying Leg Curl
Keep hips stable
Lifting the hips
Glute Kickback
Move through the hip
Swinging the torso
Hip Extension
Glute and hamstring control
Using the lower back

Choose a weight that makes the final few reps challenging without changing your technique.

Once you can comfortably reach the top of the rep range, increase the resistance slightly. Small, steady increases are usually more useful than making big jumps in weight.

Conclusion

A good hamstring and glute machine workout does not need many exercises. These six movements give you a simple way to train both muscle groups with steady, controlled resistance.

Focus on clean reps, a comfortable range of motion, and gradual progress.
