Hi, I’m George Yang — founder of YR Fitness and a hands-on fitness equipment designer with over 30 years of industry experience.

New to strength training and not sure which machines to start with? A simple full-body machine routine can make your first workouts much easier.

The plan is simple: use 7 basic machines, do 2–3 sets of 8–12 reps for most exercises, and train 2–3 times per week. Choose a weight you can control from start to finish.

As an Exercise Physiology & Biomechanics Expert at YR Fitness, I work closely with exercise movement, joint position, and strength-machine design. I’ve seen that beginners usually do better when they master a few simple movements before trying to do too much.

Below, I’ll show you the workout in order, with the sets, reps, and key setup tips. Follow along, and you’ll have a simple beginner routine ready to use.

1. Start With the Leg Press

The leg press is a good first exercise because it trains several large lower-body muscles at once.

Adjust the seat so your feet sit flat on the platform and your knees bend comfortably. Keep your back supported against the pad.

Push the platform away until your legs are almost straight, but do not lock your knees. Lower the weight slowly to the starting position.

Beginner Target: 2–3 sets of 8–12 reps.

How heavy should you go? Start lighter than you think you need.

I usually suggest learning movement first. You can always add weight once your reps feel smooth and consistent.

2. Move to the Chest Press

Next, use the chest press to train your chest, shoulders, and triceps.

Adjust the seat so the handles sit around mid-chest height. Keep your back against the pad and your feet firmly on the floor.

Press the handles forward smoothly, then bring them back under control. Stop before your elbows fully lock.

Beginner Target: 2–3 sets of 8–12 reps.

Do not worry about pushing the heaviest weight possible. Your first goal is simply to learn the pressing movement.

3. Do the Lat Pulldown

The lat pulldown trains your back and arms. It also gives you a pulling exercise to balance the chest press.

Sit down and secure your thighs under the pads. Hold the bar slightly wider than shoulder width.

Pull the bar toward your upper chest while keeping your torso mostly upright. Slowly extend your arms again.

Beginner Target: 2–3 sets of 8–12 reps.

Should you pull the bar behind your neck? No need.

Pulling toward your upper chest is generally a simpler movement for beginners to control.

4. Train Your Hamstrings With the Seated Leg Curl

The seated leg curl gives your hamstrings more direct work after the leg press.

Adjust the seat so your knees line up closely with the machine’s pivot point. Position the lower pad just above your heels or lower calves.

Curl your legs downward as far as you can comfortably control. Pause briefly, then return slowly.

Beginner Target: 2–3 sets of 10–12 reps.

Do not let the weight stack slam down between reps. A controlled return keeps the movement smoother and your muscles working.

Machine setup can make a big difference when you are learning new movements. At YR Fitness, we design commercial strength equipment with adjustable setups and purpose-designed movement angles to support controlled daily training.

5. Add the Seated Row

The seated row trains your back, shoulders, and arms.

Sit tall with your spine in a comfortable neutral position. Pull the handles toward your torso while bringing your shoulder blades gently back.

Extend your arms slowly without letting the weight pull your body forward.

Beginner Target: 2–3 sets of 8–12 reps.

I often see beginners turn rows into rocking movements. If you have to swing your torso backward to finish the rep, reduce the weight.

Remember: more weight is not automatically better.

The American College of Sports Medicine’s updated resistance-training guidance emphasizes consistency over complicated training methods, which is useful advice when you are just getting started.

6. Finish Your Upper Body With the Shoulder Press

The shoulder press is your final major upper-body exercise.

Adjust the seat so the handles start around shoulder height. Keep your back supported against the pad.

Press the handles upward smoothly, then lower them back to a comfortable position. Avoid locking your elbows at the top.

Beginner Target: 2 sets of 8–12 reps.

Should you use the same weight as your chest press? Probably not.

Shoulder pressing usually requires less weight than leg or back exercises. If your lower back starts arching heavily, reduce the resistance.

7. Finish With the Abdominal Machine

End the workout with simple abdominal exercise.

Adjust the seat and pads so the machine fits your body comfortably. Brace your stomach before you start moving.

Crunch forward through a controlled range, then return slowly. Avoid using momentum to throw the weight forward.

Beginner Target: 2 sets of 10–15 reps.

Your abs do not need extremely heavy resistance. Choose a weight that lets you feel the muscles working without straining your back or neck.

How Heavy Should You Start?

Choose a weight that lets you complete every repetition with good control.

For most beginners, the final 2–3 reps should feel challenging, but your technique should still look similar to your first rep. If you can easily complete more than 12 reps, increase the resistance slightly during your next workout.

Easy rule: control first, weight second.

Do not rush your increases. Small changes over several weeks are better than jumping to a weight you cannot control.

Conclusion

Your first strength program does not need dozens of exercises. Start with these seven machines, train 2–3 times per week, and focus on controlled reps before increasing the weight.

Once the movements feel familiar, gradually add resistance or introduce new exercises.
